Regulation, by contrast, is integration: acknowledging an emotion, understanding what it's signalling, and choosing a response that aligns with your long-term values rather than your immediate impulse.

This leads to what psychologists call the rebound effect, where suppressed emotions return with greater intensity, often as sudden outbursts, chronic fatigue, or physical illness.

No unnecessary pressure: They don't judge themselves for having the emotion, avoiding the secondary suffering of thinking "I shouldn't feel this way." This prevents the ACC from amplifying the distress.
Context-appropriate timing: They experience a proportionate window of distress. Bad news might mean being upset for an hour or a day, but they don't let the mind turn the event into a permanent narrative of failure.

One partner may push through intensity while the other pulls away to protect themselves, which, over time, can create insecure attachment patterns, a sense of walking on eggshells, and a fear of raising concerns at all.

In a dysregulated state, the brain prioritizes survival over connection. Perspective-taking drops and empathy collapses, and a partner can stop feeling seen even when the intention to connect is genuinely there.

Many of us were never explicitly taught these skills or shown what healthy regulation actually looks like. Instead, many people adopt survival-based coping mechanisms like suppression, distraction, or pushing through discomfort, which tend to lead to strained relationships, burnout, or emotional numbing over time.

The Process Model of Emotion Regulation
Regulation isn't about control. It's about your response. Emotions are automatic physiological events. You cannot control one from arising any more than you can control your heart rate.
Well-regulated emotions work like a river: they flow through the body without getting stuck, dammed, or overflowing. The goal is psychological flexibility, meaning the capacity to let emotions provide useful information, feel deeply without being hijacked by them, and stay responsive by integrating logic and feeling.
Psychologist Dr. James Gross's process model of emotion regulation identifies five stages at which we can intervene, before, during, and after an emotional event.
Situation selection
The most proactive stage. It involves choosing to enter, or avoid, certain environments based on their likely emotional impact. In practice, this might mean deciding not to respond to a difficult message late at night, when you know you're less equipped to handle it well.
Situation modification
If you're already in a challenging situation, you can still adjust the external environment to reduce its emotional charge, for example, by bringing an agenda to a stressful meeting to keep it focused.
Attentional deployment
When you can't change the situation, you can change your focus. This is where mindfulness and intentional redirection come in, such as focusing on a friendly face in the audience during a nerve-wracking presentation.
Cognitive change
Also called cognitive reappraisal, this involves changing how you interpret an event. It's considered a gold-standard technique in cognitive behavioural therapy, and Gross's research found that reappraisal effectively lowers emotional intensity without the downsides of suppression. Instead of "they haven't texted back because they're mad at me," you reframe to "they're likely busy and will respond when they can."
Response modulation
The final stage occurs after the emotion has already fully formed. This is where people often try to suppress a feeling. Research suggests that the more effective approach is somatic regulation, such as breathing or movement, rather than masking the emotion outright.
Gross's research suggests that the first four antecedent-focused strategies are generally more effective and less taxing on the brain than the final response-focused one. In other words, the earlier you can intervene, the less effort it tends to take.

Evidence-Based Strategies to Regulate

Regulate the body first. When the amygdala triggers a fight-or-flight response, the prefrontal cortex is essentially offline, so you can't reason your way into calm until the body feels safe. A physiological sigh, a double inhale through the nose followed by one long exhale through the mouth, is one of the fastest ways to signal safety to the nervous system in the moment.
Name it to tame it
Putting precise language to an emotion, known as affect labelling, decreases activity in the amygdala and increases activity in the brain's regulatory centres. Instead of "I'm just stressed," try to get specific: undervalued and pressured, or disappointed and anxious. Naming the feeling helps regulate it, but retelling the full story around it can actually intensify it, so stay with the emotion rather than the narrative.
Separate feelings from facts
A core tenet of CBT is that emotions are valid but not always accurate reflections of reality. When a spiral begins, ask what you're feeling versus what you're assuming, and whether there's evidence that challenges the interpretation.
Practise tolerance, not avoidance
